Advanced intensity techniques
Drop sets, myo-reps, rest-pause, supersets, lengthened partials and more: how and when to use them, plus periodisation.
Use these on the last set of 1–2 isolation or machine exercises per session, not on heavy squats, deadlifts or bench without a spotter. They add stimulus in less time but also add fatigue.
| Technique | How to do it | Best for |
|---|---|---|
| Drop set | Reach about 0–1 RIR, cut the weight 20–30%, continue to near failure; 1–2 drops | Cables, machines, dumbbells |
| Myo-reps | 1 activation set of 12–20 reps, rest 5 breaths, mini-sets of 3–5 reps until you can't hit 3 | Laterals, curls, calves, leg extension |
| Rest-pause | Set to failure, rest 15–20 s, more reps, repeat twice | Machines, pull-ups |
| Supersets | Two exercises back to back: antagonists (curl + pushdown) or the same muscle (fly + press) | Saving time, arms, upper body |
| Lengthened partials | After failure on full reps, do 4–6 half reps in the stretched position | Calves, lat pulldowns, flyes, RDLs |
| Slow eccentrics | 4–5 s lowering on every rep | Beginners learning control; joint-friendly overload |
| Mechanical drop set | Switch to an easier variation at failure (incline → flat → push-up) | Chest, shoulders, bodyweight |
| Cluster sets | Heavy weight, break a set into singles or doubles with 15–30 s rest | Strength blocks |
| Pre-exhaust | Isolation then compound (leg extension → squat) | Stubborn muscles, sore joints |
| Loaded stretch | Hold the bottom of a fly, dip or calf raise for 30–60 s at the end of a set | Chest, calves, lats |
Periodisation for advanced lifters: run 4–6 week blocks that move from volume (8–15 reps, more sets) to intensity (4–8 reps, fewer sets), then deload. Repeat with slightly heavier targets.
In studies, drop sets built similar muscle to traditional sets in less time. Treat these techniques as time-savers, not magic.
